What It Is

Indoor light reaches the body clock far dimmer than it looks to the eye. It still does real work: ordinary room brightness, around 50 to 130 lux, suppresses melatonin about halfway. Evening light is the last light your eyes take in before sleep, the half of the daily light signal you can still change tonight. The clock reads one thing: brightness, measured in a unit called lux.

What It Does

The best-measured outcomes here are behavioral. In adolescents whose nights were measured minute by minute, every 10 minutes of screen time in bed cost about 3 minutes of sleep. Gaming cost the most, and screens used in the two hours before getting into bed barely registered. A National Sleep Foundation panel of 16 experts agreed that screen use and content harm sleep in children and teenagers. It could not agree the light from those screens does, and it reached no consensus for adults. The strongest outcome data is for the device being in the bed and the use being interactive.

Most of what is sold here is measured on the wrong thing. A drop in evening melatonin shows only that light reached the clock. On its own it does not tell you whether sleep changed. One pre-registered trial suppressed melatonin by about 14 percent yet found no matching change in how people slept.

That is the ceiling: light reaches the clock, and on most nights nothing measurable follows.

The pathway can still reach sleep when the dose is large enough. One group held on-screen content fixed and varied only a display's blue output, and time to fall asleep lengthened step by step with the dose. That trial ran entirely in men, so it shows the effect is real but not how large it is for everyone. Blue-light glasses are where the evidence thins. A Cochrane review pooling 17 trials could not tell whether the lenses improve sleep, and graded that evidence at its lowest level of certainty. Narrowed to the double-blind trials that hid the glasses people wore, the lenses moved time to fall asleep by under five minutes and total sleep by under nine. Neither was significant, and the trials agreed closely. People report sleeping better in them, most of all those who slept badly at the start, which is the shape of an expectancy effect.

Warming a screen's color does less than the label suggests. In a trial comparing Night Shift on, Night Shift off, and no phone at all, the three did not differ, and the only benefit came from having no phone. Night mode cuts short-wavelength output, roughly 50 percent of what reaches the clock, but leaves overall brightness untouched. So turning brightness down does more than turning color warm, and turning the room lights down does more than either. Dark mode only lowers how much of the screen is lit, a display preference that helps a little.

The brightness the guidance aims at is dimmer than most people picture. The international target of 10 melanopic lux or less in the three hours before bed is reached mostly by switching fixtures off, which costs nothing. A quick home test: if you can comfortably read fine print across the room, it is brighter than the target.

Anatomy of the Practice

1This evening

The melanopsin cells in your eyes measure how bright your surroundings are and pass that reading almost directly to the master clock. The clock controls melatonin release from the pineal gland. Bright light late keeps melatonin down; a dim, warm room lets it rise and sleepiness build on time.

2Morning and evening pull opposite ways

Morning light shifts the clock earlier; evening light shifts it later. What the clock responds to is the contrast between a bright day and a dark night. A dim evening does more when it follows bright morning light, so getting outside early is half of the same practice.

3What travels with an evening screen

An evening screen acts in two ways at once: through the light it emits, and through how much it holds your attention. Brightness carries more of the light effect than color does. Engagement is separate from light altogether: a screen you keep interacting with keeps you awake and up later, delaying sleep whatever color it is set to.

The two biggest levers, how much light is on and whether the phone is in the bedroom, are free. The one optional purchase, warm bulbs or blue-blocking glasses, is the least-proven step and comes last. Work down the list as far as you need.

Turn the ceiling light off firstFreeEasy

Overhead fixtures are usually the brightest thing in a room and they point straight into your eyes. Switch to a low, warm lamp at or below eye level and light as little of the room as you can comfortably read by. This one change moves more light than anything else you can do, and it costs nothing.

Turn screen brightness down before warming its colorFreeEasy

Brightness is the bigger lever, and auto-brightness often keeps a screen far brighter than a dim room needs. Once it is dark, set it low by hand, low enough that a white page looks gray. A night mode or warm filter on top is fine, but it changes color without lowering brightness, so it comes second.

A phone at reading distance is a small, bright source aimed at your face. The same thing on a laptop across a desk, or a television across the room, reaches your clock with far less light. Holding the screen further away is free, and it is the lever almost nobody uses.

This takes away the light and the device in one move. Interactive use in bed cost about twice what passive watching did, so end on an episode or a chapter, not an endless feed. A basic alarm clock, a few dollars, keeps the phone off the nightstand.

This is the one optional purchase, and the least-proven. Warm or smart bulbs make a dim evening easier to keep, and amber glasses are cheap, comfortable for evening eye strain, and did no harm in the trials. The evidence that they improve measured sleep is mixed, and in the strongest designs it is absent. Buy them for the comfort if you like it.

The Chinese Medicine View

Chinese medicine reads the day as a cycle of Yin and Yang. Yang is the active, outward, bright phase. It rises through the morning, peaks near midday, and recedes into the evening as Yin takes over. Sleep, in this reading, is what happens when the Shen, the conscious mind, stops facing outward and settles back into the Heart and Blood. Bright light and late stimulation keep Yang active when it should be withdrawing, so the Shen stays engaged with the outside world. Lying in bed with a busy mind is the classical description of a Shen that has not settled.

This matches how a wired-up evening actually feels. As a mechanism it does not match the physiology, the melanopsin cells, the master clock, the pineal gland.

The tradition does not prescribe the same evening all year. Its seasonal instruction is to retire early and rise late in winter, and to go to bed later and rise earlier in high summer. A single curfew applied the same way in June and December misreads it.

The tradition reads a fixed night-waking time as a pattern with its own cause. Waking reliably around 3 a.m. with a dry mouth, night sweats, and a red tongue with little coating is read as empty heat rising from Yin deficiency. Waking angry between 1 and 3 a.m. with a churning mind is read as Liver fire. These carry their own treatment, and dimming the room, while reasonable, does not reach them. The classical picture covers the whole evening: late heavy meals, late hard exercise, alcohol, arguments, and stimulating work all keep Yang stirred when it should settle.

Cautions For This Practice

Everything to be aware of is here, in one place. This practice suits most healthy people; a few situations call for real care.

When the sleep itself is the question

If you are doing all of this and still lying awake, the problem is probably not your lighting. Sleep that has been bad for more than three months, or that is wearing on your days, is a reason to read the [insomnia guide](/go/integrative/condition/insomnia). Its behavioral treatment has better evidence than anything here. If poor sleep persists, raise it with a clinician.

Rule out sleep apnea first

Loud snoring, witnessed pauses in breathing, or heavy daytime sleepiness are reasons to get assessed for sleep apnea. No change to your lighting touches it, and it is the thing to rule out before optimizing an evening. Home sleep-test kits are available directly to consumers if you would rather start there.

Bipolar disorder and the timing of light

If you have bipolar disorder, the timing of light and darkness can affect mood cycling in both directions. Change your light and dark schedule with your clinician.

Keep enough light to be safe at night

Falls on stairs and in bathrooms are a serious risk, especially for older adults, and a far worse outcome than the light being too bright. Use a low warm nightlight, and keep enough of it to see where you are going.

Amber lenses are for indoors, not for driving after dark

Blue-blocking or amber lenses cut how much light reaches your eyes, which works against you at the wheel after dark. Save them for indoors.

Shift workers should invert most of this

If you sleep in the day, build the contrast around your own sleep window, not the sun. Get bright light through your working night and darkness before you sleep.

The specific light numbers carry some industry influence

Some of the brightness and melanopic-lux thresholds quoted here were set by consensus groups that included people from the lighting industry. Treat specific product or device recommendations with some skepticism, even where the underlying advice to dim the evening is well founded.

Common Questions

How dark does the room need to be?

Dimmer than a light meter on your phone will suggest. A phone reads ordinary lux; the clock reads melanopic lux, which weights light by the clock-signaling cells. A warm low lamp and a cool bright ceiling can read alike on a phone yet land far apart for the clock. Sensitivity varies enough between people that any single figure is only a starting point, so dim until the room simply feels dim.

What about my TV, tablet, or e-reader?

Distance and size settle most of it. Light falls off steeply with distance from its source. A television across the room is a smaller dose to the clock than a phone at your face, even though the TV is far brighter as an object. A front-lit e-reader at low brightness is a small source; a backlit tablet held close behaves much like a phone.

Will this fix my sleep?

Maybe, and fast if lighting is the thing holding you back. People differ enough in light sensitivity that some notice a clear change within 1 to 2 weeks and others very little.
