Hartman and colleagues randomized young novice male weightlifters to fat-free milk, isonitrogenous soy protein, or a carbohydrate drink after each session across a 12-week program. The milk group gained the most fat-free mass and lost the most fat. This is a milk-versus-soy comparison rather than milk versus whey, but it shows a whole-food source matching or beating an isolated one when protein is equated.

Lim and colleagues meta-analyzed 16 randomized trials of animal versus plant protein for lean mass and strength; total intake generally exceeded the RDA. Protein source did not affect absolute lean mass or muscle strength. Protein timing around training adds nothing to muscle once daily total is matched
You do not have to reach for a fast shake in the minutes after lifting. When researchers pooled the timing studies, the apparent post-workout edge disappeared once total daily protein was matched.
Schoenfeld and colleagues ran a multi-level meta-regression of 23 hypertrophy studies (525 subjects) and 20 strength studies. A simple pooled analysis suggested a small timing effect, but once total protein intake and other covariates were controlled, no significant difference remained between timed and untimed protein. Total protein intake was the strongest predictor of hypertrophy. This removes the main practical argument for whey specifically, since its fast digestion mostly matters if the post-session window is decisive.

For frail older people who struggle to eat enough, a protein supplement plus exercise improved their strength, muscle, and frailty. The convenience of a powder helps most exactly where eating enough is hardest.
Liao and colleagues meta-analyzed 22 randomized trials of protein supplementation combined with resistance or multicomponent exercise in frail older adults. The combination significantly improved frailty status (odds ratio 2.77), lean mass (SMD 0.52), and leg strength (SMD 0.37). The gains came with the exercise stimulus, so the supplement is the tool that makes hitting protein easier, not a substitute for training or for food.

For older adults who already eat enough protein, adding a supplement did not build extra muscle or strength, even alongside training. When food already covers the target, the tub is spare.
Ten Haaf and colleagues meta-analyzed 36 randomized trials (1,682 participants) restricted to nonfrail community-dwelling older adults. Protein supplementation showed no significant effect on lean body mass, handgrip or lower-extremity strength, gait speed, or chair-rise ability, and no superior effect when added to resistance training. The authors noted habitual protein intake was already sufficient in most participants, which frames the tool plainly: it closes a gap when one exists and adds little when it does not.

How it works
Fast whey spikes muscle protein synthesis about 122% over casein after training, for hours not months
In the hours right after a dose, fast whey raises muscle protein synthesis more sharply than slower proteins like casein or soy. This is a short spike over a few hours, not a whole-day advantage.
Tang and colleagues gave young men isonitrogenous whey hydrolysate, micellar casein, or soy protein isolate and measured mixed-muscle fractional synthetic rate at rest and after leg resistance exercise. Whey produced the largest rise in muscle protein synthesis, attributed to its rapid digestion and high leucine content, which raise blood amino acids and the leucine signal quickly. This acute-response mechanism is why whey is a useful tool right around training, even though the daily-outcome trials show the source making no difference over a program.

Whole eggs stimulated about 40 percent greater myofibrillar protein synthesis despite the matched protein dose, pointing to the food matrix, the non-protein components eaten together, adding to the response. A solid whole-food meal tends to fill you up more than a liquid shake of the same calories. If appetite and weight are what you are managing, food on a plate does more of that work than a drink.
Tieken and colleagues gave nine older adults solid or liquid meal-replacement products of matched energy content on two occasions and tracked appetite and hormones over four hours. The solid version produced lower hunger and desire-to-eat scores and lower insulin and ghrelin responses; the authors concluded the two forms should not be treated as dietary equivalents. It is a small crossover and the products were meal-replacements rather than protein specifically, but it illustrates the general point that solid whole food is more satiating than a liquid of the same calories.

When To Choose Which
For most people, most of the time, build the base from whole food and reach for whey when food is not going to get you there. A few situations tilt the choice.
- Around training. Whey is a convenient way to get a fast, leucine-rich dose near a session, and its speed helps most in that moment. It is not required. The post-workout window is far wider than the marketing suggests, and a meal with protein a couple of hours either side does the same job. Use it if it is the easiest way to eat after you train.
- Busy days. When a meal is going to be skipped, a shake beats going short on protein for the day. The daily total is what counts, and a scoop protects it when the schedule falls apart.
- Older adults and higher needs. Age raises the protein and leucine needed per meal, and appetite often falls at the same time, so a convenient top-up earns its place here. In frail older adults, a protein supplement paired with exercise improved strength, muscle, and frailty. The tool helps most where eating enough is hardest.
- Food-first as the default. If you already eat enough protein from meals, an added scoop does little. In older adults who were already eating adequately, supplementation added nothing to muscle or strength, even alongside training.

The Chinese Medicine View
In Chinese medicine the Spleen and Stomach are the root of digestion: the Stomach receives and ripens food, and the Spleen transforms it and lifts the useful part upward, extracting the Qi of grain that becomes the Qi and Blood the body runs on. The Spleen is also said to govern the muscles and flesh, so the flesh you build depends on the strength of that transforming work, not on the raw material alone. Read this way, the tradition cares about how well food is turned into something the body can use, which is a different language from grams of protein and rates of synthesis. The two frames describe the same body and do not translate into each other; Qi is not protein, and the Spleen is not the digestive tract.
The classical preference leans toward whole, warm, cooked food in moderate amounts at regular times, food the digestion can transform cleanly. A concentrated extract like a protein powder is a modern object the classical texts did not encounter, and the tradition would read it through the same lens it reads any food: does the person in front of you transform it well, or does it sit and burden a system already working hard. A cold shake taken quickly on an empty stomach is the kind of thing the tradition would question, since cold and raw food is understood to strain the Spleen Yang, while warm cooked food supports it.
Someone with a strong appetite and solid digestion has no obstacle either way. Someone who feels bloated and tired after eating, with loose stools, is understood to be limited by the transforming capacity, so the classical move is to strengthen the digestion and favor warm cooked meals over loading in more concentrated protein. None of this is a claim that Chinese medicine measured muscle protein synthesis. It is a second lens, and where it lands, favoring whole cooked food that the body handles well, sits close to where the modern comparison lands.

Existing kidney disease changes the protein question
Anyone with chronic kidney disease, a reduced eGFR, a single kidney, a transplant, or a protein target already set by a clinician should follow that advice rather than a general protein page, and should speak with a doctor or renal dietitian before raising intake from any source. Choose a third-party tested powder
