Optimize: Recovery
Bouncing back from hard training and daily load, with the cold, heat, light and hands-on methods that help and honest limits on the rest.
Best-evidenced for soreness (eases DOMS across 55 RCTs), but it blunts muscle growth, so keep the plunge away from the hours right after strength training (use it on rest days, after cardio, or when tomorrow's recovery matters more than long-term gains).
Alternating hot-cold eases soreness and beats resting, but it matched other active-recovery methods and was no better than plain warm water; a fine option, not a superior one.
Foam rolling gave small gains (~6% less soreness, ~0.7% faster sprints) in small trials; free and self-administered.
Small pre-workout gain in reps and time to exhaustion; the listed evidence is pre-exercise priming more than post-exercise recovery.

Levers with real evidence for recovery. Tiers are the strength of that evidence, not our endorsement. An up arrow raises the goal; a down arrow is a reduce-lever.
