Stretching reliably makes you more flexible, and across 77 studies it increased range of motion consistently. It does not do the things it was long prescribed for: it does not prevent injury, it does not ease the soreness of the days after hard effort, and a long static hold right before you lift or sprint slightly weakens you for it.
The tools that do more are a moving warm-up before activity and strength training through a full range, which builds range and keeps it usable. Most people can start today, and the whole practice is free.

What It Is
Stretching means taking a joint toward the end of its range and holding it there. Mobility is the broader aim: range you can actually use and control, built by moving a joint through its whole path, often under load. Do either most days and, over weeks, the joint moves further and more comfortably. Both cost nothing and need no equipment.
What It Does
Stretching has been tested thoroughly, and the findings sort into three groups.
It does one thing reliably: it increases the range a joint can move through. Across 77 studies of regular stretch training the gain in range of motion was solid and repeatable, larger from static holds and PNF than from bouncing, and women tended to gain more than men. That range is worth having for comfortable, capable movement and for freeing a specific tight area, the way a plantar-fascia stretch eases plantar heel pain when the fascia itself is the problem.
The next group is what stretching was long prescribed for and does not deliver:
- It does not lower sports injury rates. In the same pooled trials, strength training cut injuries to about a third.
- It does not reduce next-day muscle soreness, on a Cochrane review of stretching done before or after exercise.
- It does not reduce falls in older adults, where the evidence supports balance and functional training and Tai Chi instead.
- It does not build muscle. Across 25 studies the effect on muscle size was trivial, appearing only with holds far longer than anyone uses in practice.
The third group is timing. A long static stretch held right before you lift or sprint temporarily weakens the effort, on the order of a 5% drop in strength across 104 studies, an effect that scales with how long the hold lasts and all but disappears below about 45 seconds. So the tools that get you ready and keep range usable are the moving warm-up before activity, which raises range without that cost, and strength training through a full range, which across 55 trials improved flexibility about as much as stretching did while building strength at the same time.
Stretch for the range it gives you. To get hurt less or to get ready to move, the tools with the evidence are strength training and a moving warm-up.

Muscle And Strength
Stretching does not lower sports injury rates
Stretching to prevent injuries does not hold up. Pooled randomized trials found no meaningful drop in injury rates from stretching. Strength training, by contrast, cut sports injuries to about a third.
This meta-analysis pooled randomized controlled trials of the main injury-prevention strategies. Stretching produced no significant reduction in injury rate. Strength training was the standout, cutting injuries to under a third of the control rate (relative risk about 0.315); pooled across all strategies, overuse injuries were roughly halved and acute injuries cut by about a third, with proprioception and multi-component programs also helping. The result is consistent with earlier reviews finding that stretching does not change injury risk, which is why the long-standing advice to stretch in order to avoid getting hurt is being revised.

A long pre-effort static stretch cuts strength about 5%
A long static stretch held right before you lift or sprint temporarily weakens you a little, on the order of a 5% drop in strength. Brief holds under about 45 seconds do not cause it.
Pooling 104 studies of static stretching applied right before a maximal test, the review found strength down about 5.4%, power about 1.9%, and explosive performance about 2.0%. The size of the loss scaled with the duration of the hold; stretches of roughly 45 seconds or less produced trivial or no impairment. This is the pre-workout re-examination: the habit of long static stretching just before a hard effort works against that effort, which is why a movement-based warm-up has replaced it before sport and lifting.

Before anything where strength, speed or jumping matters, warm up with movement rather than long static holds. Save the long holds for after the session, or for a separate time of day.

Stretch training reliably increases range of motion across 77 studies
Stretching does make you more flexible. Across 77 studies it reliably increased how far a joint moves, a solid and repeatable effect, with static and PNF stretching working better than bouncing.
This meta-analysis of 77 studies of chronic stretch training found a moderate, consistent increase in range of motion. Static stretching and proprioceptive neuromuscular facilitation (PNF) produced greater gains than ballistic or dynamic stretching, and women gained more than men. The volume, intensity and frequency of stretching did not clearly change the long-term outcome, so more is not obviously better. This is the flexibility gain stretching delivers, separate from the injury and soreness claims that do not hold up.
If more range at a joint is what you want, stretching earns its place. Choose static holds or PNF over bouncing, and you do not need heroic volumes to get the gain.

Static holds under 60 seconds do not impair performance
A quick stretch before exercise is not the problem. It is the long holds that cost you a little strength; stretches under about a minute do not.
This review sorted acute stretching studies by how long each stretch was held. Below about 60 seconds per muscle the effect on maximal strength and power was trivial or absent; at 60 seconds and above the performance cost emerged and grew. Read alongside the pre-workout strength-loss finding, the practical message is about duration and placement, not a blanket ban on ever stretching before you move.
If you want a static stretch in your warm-up for a particular tight spot, keep it short, well under a minute, and follow it with movement. The performance concern only applies to the long holds.

Dynamic stretching raises range with no strength loss
Warming up with movement, like leg swings and lunges, opens up your range without weakening you the way a long static stretch can, and often leaves the effort that follows a little better.
This review of dynamic stretching, controlled movements taken through the range rather than held, found it raises range of motion while avoiding the strength and power loss associated with pre-exercise static stretching. Several studies showed a small improvement in the strength, power or sprint performance that came right after. The effect is modest and inconsistent across the literature, and it depends on the movements being brisk and specific to the task, but the direction and the contrast with static stretching are consistent.
Use dynamic stretching as the warm-up before sport or lifting: leg swings, walking lunges, arm circles and hip openers, taking each joint through the range you are about to load.

Full-range lifting builds more muscle than partial reps
Lifting through a full range of motion, letting the joint travel its whole path under load, builds more muscle than short partial reps and gives you usable range at the same time.
This meta-analysis compared resistance training performed through a full range of motion with partial-range training. Full-range work produced greater gains, with clear advantages for muscle strength and lower-limb muscle growth. This is the mobility case for lifting well: training the whole range keeps the range usable and strong, rather than treating flexibility as a separate chore bolted on afterwards.

Make full-range the default in strength work: full-depth squats, a complete lowering phase, overhead reaching. It develops strength and the range you can actually control in one practice.

Strength training raises range of motion as much as stretching, across 55 trials
Lifting weights improves flexibility about as much as stretching does. Across 55 trials, strength training raised range of motion as effectively as stretching, especially in people new to training.
This meta-analysis of 55 trials found that chronic resistance training increased range of motion with a moderate effect (effect size 0.73), and that the gain was statistically no different from what stretching produced (a between-groups effect size of 0.08). Untrained people improved the most. The effect held for training with external load rather than body weight alone. The practical upshot revises the old assumption that flexibility requires a dedicated stretching routine: for many people, lifting through a full range delivers the flexibility as a by-product.
If you already do full-range strength work, you may not need a separate stretching block for general flexibility. Add targeted stretching only where one specific area stays tight.

Stretching does not meaningfully build muscle in humans
Stretching to build muscle mostly does not work. Across 25 studies the effect on muscle size was trivial, showing up only with holds far longer than anyone realistically does.
Prompted by animal work and a few very-long-duration human trials, this meta-analysis of 25 studies tested whether static stretching grows muscle. The overall effect was trivial (standardized mean difference 0.118), with a larger response only at long single-session holds beyond normal practice, and the flexibility gains people made did not correlate with any muscle growth. So while stretching clearly improves range of motion, the idea that it is a route to bigger muscles is not supported at the durations people actually use.
For muscle, use resistance training through a full range. Treat stretching as flexibility work, not as a way to add size, and do not extend holds to punishing lengths chasing growth that is not there.

Pain
Stretching does not reduce next-day muscle soreness
Stretching before or after a workout does not meaningfully reduce how sore you feel over the next day or two.
The Cochrane review pooled controlled studies of stretching applied around exercise and measured muscle soreness in the following days. The reduction in soreness was very small, well below the threshold that a person would notice, whether the stretching was done before exercise, after it, or both. This is the second half of the received belief being revised: stretching neither prevents injury nor takes the ache out of the days after hard effort.
Soreness settles on its own within a few days. Gentle movement, sleep and time do more for it than a stretching session does, so there is no need to chase it with stretching.

A plantar-fascia stretch beats a calf stretch for heel pain
When one specific tissue is tight or sore, a stretch aimed right at it can help. In plantar fasciitis, a stretch for the plantar fascia itself beat the usual calf stretch for pain and function.
This randomized trial compared a plantar-fascia-specific stretch with a standard Achilles-tendon (calf) stretch in people with chronic plantar heel pain. The tissue-specific stretch produced greater improvements in pain and function. The lesson generalizes: stretching earns its keep most clearly when it targets a specific, identified restriction, such as a tight calf limiting the ankle or a stiff hip narrowing the stride, and less as an all-purpose habit applied everywhere.
If a particular area is tight or symptomatic, learn the stretch specific to that structure and do it consistently. That focused use is where stretching delivers the most.

How it works
Range improves mostly from stretch tolerance, not a longer muscle
You get more flexible mostly because your body learns to tolerate the stretch, not because the muscle permanently gets longer. That is why the range slips back if you stop.
This review examined what actually changes when range of motion improves with stretching. The weight of evidence favored increased stretch tolerance, a change in how the stretch is sensed, over a lasting increase in muscle length or a change in passive tissue stiffness. Because the adaptation is largely sensory, the gains are not permanent structural changes, and they recede once the stimulus is removed. This explains both why flexibility builds fairly quickly and why it fades without maintenance.
Treat flexibility like fitness rather than a one-time fix: keep a little regular stretching or full-range work going, because range that is won and then dropped drifts back over weeks.

Balance And Falls
Flexibility work does not reduce falls in older adults
Stretching is not what prevents falls. The exercise that reliably cuts falls in older adults is balance and functional training, and Tai Chi; flexibility work on its own has not been shown to help.
This large Cochrane review graded the evidence for different exercise types in preventing falls among community-dwelling older adults. Balance and functional exercise carried high-certainty evidence of a reduction in the rate of falls, and Tai Chi also reduced falls. Flexibility exercise did not have the evidence to be counted as an effective fall-prevention approach. Stretching does no harm here; it simply should not stand in for the balance-focused training that lowers fall risk.
For steadiness on the feet, the practice with the evidence is balance and functional training, covered on the balance and falls page. Keep mobility work for comfortable range, and pair it with the balance work rather than substituting it.

Anatomy of the Practice
1During the stretch
You take a joint toward the end of its range and hold. The pull you feel is your nervous system sensing tension, and within a held stretch that signal eases, so the same position feels less intense after thirty seconds than it did at the start.
2Over the first weeks
Practiced most days, your range increases. Most of the early change is a greater tolerance to the stretch, not a longer muscle, so the joint moves further because you tolerate the pull better, not because the tissue has permanently changed length.
3When you stop
Because the gain is largely in how the stretch is sensed, it fades without upkeep. Range kept up with regular practice stays; range won and then dropped drifts back over weeks.
How to Build Range
Ways to Do It
Stretching costs nothing and needs no equipment; the only question is when to use each kind. Match the tool to the moment: movement to get ready, held stretches to build range, and loaded full-range work to keep the range usable. Start at the first rung and add the others as they fit you.
Before sport or lifting, warm up with movement: leg swings, walking lunges, arm circles, hip openers, taking each joint through the range you are about to use. Held stretches belong later; movement here raises range without the temporary strength loss a long static hold causes, and it prepares the body for the effort that follows.
To build flexibility, ease a stretch to the first firm resistance, not into pain, hold it for about thirty seconds, and repeat it a few times, most days of the week. Placed after activity or in its own session, it works well. A long hold right before heavy or explosive effort can blunt that effort, so keep the long holds away from that window; a brief hold under about a minute does not cause it.
The range you can control under load is the range you keep. Move loaded joints through their whole path in strength work, spend a little time at the end range under light load, and train the positions you actually want, deep squats, an overhead reach. This builds strength and usable range together, and for many people it covers general flexibility without a separate stretching block.

The Chinese Medicine View
Chinese medicine places the tendons, ligaments and the quality of movement itself under the sinews (筋), and the sinews belong to the Liver: 肝主筋, the Liver governs the sinews. Their suppleness depends on Liver Blood to moisten and nourish them, so stiffness, cramp and a narrow range are read through Liver Blood rather than through muscle length or connective tissue. Read as a map of the body this is apt; read as mechanism it is a separate account from stretch tolerance and tissue extensibility, and the two frames describe the same body in their own terms.
Movement and gentle stretching are understood to move Qi and Blood through the channels (經絡), and where Qi and Blood flow freely the sinews stay soft and the joints move well. The tradition's name for deliberate therapeutic stretching is 導引 (daoyin), guiding and pulling, the same family that gives us tai chi and qi gong. The governing dose principle is the familiar one, 形勞而不倦, the body labors without becoming exhausted, so a stretch is eased to a comfortable limit and held, not forced past pain.
The tradition does not treat more range as good for everyone. Someone with Liver Blood deficiency, whose picture is night cramps, dry eyes, floaters, brittle nails and tight tendons, is helped less by forcing the stretch and more by nourishing Blood, by gentle frequent movement, and by keeping warm, since cold is held to contract the sinews. Someone whose joints are already very loose is not a candidate for still more opening. If you have a practitioner, this is a good thing to ask them about, because the answer depends on your pattern.

Hypermobile athletes face higher knee injury risk in sport
This meta-analysis pooled studies of athletes and active people assessed for generalized joint hypermobility and found a higher risk of knee joint injury during contact sports in the hypermobile group, with no increased risk at the ankle. Because the studies are observational, they show an association rather than proof of cause, and hypermobile people differ in several ways at once. Do not force a cold or painful stretch
A stretch should reach a firm resistance, not pain. Forcing past a sharp pain, or reaching hard into the range while the muscles are cold, is how a strain happens. Move around for a few minutes first so the tissue is warm, then ease into the hold and stop where it pulls without hurting.
Bouncing at the end range
Ballistic stretching, repeated hard bouncing to push past the current limit, carries more risk than a slow held stretch and, for building range, works less well. Controlled movement to warm up and steady holds to build flexibility do the job with less to go wrong.
If your joints already move beyond the normal range
Some people are naturally hypermobile, with joints that bend well past the usual limit. For them more flexibility is not the aim; strength and control around the joints is the useful work. The pooled evidence on the injury risk that comes with hypermobility is in the findings above.
A fresh injury or an inflamed joint
Stretching into an acute muscle tear, a swollen joint, or one that was recently repaired can set healing back. Give an acute injury time, and after a repair or a joint replacement let a clinician guide the range and the timing rather than a general routine.

One timing rule: keep the long holds, roughly a minute or more, away from the minutes right before heavy or explosive effort, where they briefly cost you strength. A short hold before activity is fine.
