Regular heat exposure, whether a sauna or a hot bath, is one of the lifestyle habits most consistently linked with a long and healthy life. The firmest evidence is for your blood vessels. Eight weeks of regular hot baths took artery function from 5.6% to 10.9% and lowered blood pressure about 5 mmHg. The researchers rated a change that size on par with taking up exercise. The longevity and dementia numbers are larger.
But they come from following Finnish sauna users for about twenty years, not from a trial, so they show a pattern, not cause. Heat works as a hormetic stress: a controlled challenge the body over-repairs, the same family as exercise and cold. Most people can start tonight in a hot bath and build toward three or four sessions a week. A few situations call for care first.

What It Is
Heat exposure means deliberately getting hot enough that your core temperature rises and the body has to work to bring it back down. Four routes reach it: a traditional sauna, an infrared cabin, a hot bath, or steam. That brief, controlled rise is what the body adapts to, the same way it adapts to exercise. A hot bath costs nothing and uses the tub you already have. A gym or community sauna usually sits inside a membership you already hold. A sauna of your own is a bigger commitment you can work up to.
What It Does
Artery function, how readily a blood vessel opens on demand, is what improved most, and a controlled trial produced the number. That trial ran a demanding protocol on 20 young adults, so the figures belong to a small, supervised group, though the direction holds. The sham group did not change.
The largest numbers rest on the weakest evidence. Middle-aged Finnish men who used a sauna 4 to 7 times a week had about half the cardiovascular deaths of once-a-week users: 12% against 22%. Deaths from any cause split 31% against 49%. The frequent users also carried about a third the risk of dementia.
All three figures rest on one 2,315-man Finnish cohort. They come from a single observational study, so they cannot prove that heat itself adds years. The men who used a sauna most were also wealthier, more active, and healthier to begin with.
Heat also shifts mood. In a double-blind trial, one deep-heating session lowered depression scores by about 6.5 points a week later, on a 52-point scale. Six weeks on, the last time anyone measured, scores were still about 4.3 points lower. That is a modest shift from one small trial. A later study paired the same heating with therapy, and its sham arm improved about as much, so the mood effect may be partly expectation.

How it works
Rising body heat switches on repair proteins that refold damage and calm inflammation
As your core temperature rises, your cells switch on repair proteins that refold damaged proteins and calm inflammation, which is thought to be one of the main ways heat helps.
Rising core temperature activates the transcription factor HSF1, which produces heat-shock proteins that refold damaged proteins and dampen inflammation. That heat induces these proteins in people is well established. The source is a narrative review, so it is a fair basis for the mechanism and a weak one for any specific number, and that this particular induction is what drives the long-term epidemiological signal remains an inference, not a demonstration.

Heavy sauna spikes growth hormone sixteen-fold, but the rise fades in days and changes nothing measurable
Heavy sauna use can spike growth hormone many times over, but the rise fades within days and has never been shown to change body composition or any aging marker.
In a 1986 study of 10 men, growth hormone rose about sixteen-fold under an unusually heavy protocol: an hour in a 176°F (80 °C) sauna, twice a day, for a week. The rise faded after the third day. Two hours of sauna a day is not typical use, so this is not what a normal session does, and the study's own authors attribute part of the rise to dehydration, not to heat itself. It has not been shown to change body composition or any aging marker.
Who this may not transfer to:The growth hormone measurements were in men only, by design. The study also recorded temporary loss of periods in five of its seven women, which bears on the protocol even though it does not change this claim.

Eight weeks of hot baths took artery function from 5.6% to 10.9% and lowered blood pressure
Eight weeks of regular hot baths nearly doubled how well arteries open up, from 5.6% to 10.9%, and brought blood pressure down, a change the researchers put on par with taking up exercise.
In a sham-controlled trial, 8 weeks of hot-water immersion 4 to 5 times a week moved flow-mediated dilation from 5.6% to 10.9%, aortic pulse-wave velocity from 7.1 to 6.1 m/s, carotid wall thickness from 0.43 to 0.37 mm, and mean arterial pressure from 83 to 78 mmHg, with nothing moving in the thermoneutral sham arm. The protocol was demanding: a 104.9°F (40.5 °C) bath held long enough to keep core temperature above 101.3°F (38.5 °C) for 60 minutes each time. The authors describe the gains as similar to what exercise training produces in the same population, and larger for dilation. It was 20 young sedentary adults, 10 heated and 10 sham, so the sample is small and responses to heat differ with age and hormonal status.

The trial dose was pushed hard to show a change in eight weeks under supervision: 60 minutes at full heat, nearly daily, is more than most people will keep up. A shorter, cooler version done consistently is the realistic trade, built up over a month, because the protocol you keep up is the one that helps.

One heat session lowered depression scores about 6.5 points at a week, 4.3 at six weeks
One sauna-style heating session lowered depression scores by about 6.5 points a week later on the 17-item Hamilton depression scale, which runs from 0 to 52, and they were still about 4.3 points lower six weeks on, the last time anyone measured. That is a modest shift on a 52-point scale.
In a double-blind trial, 34 adults with major depressive disorder were randomized and 29 were included in the modified intent-to-treat efficacy analysis, each given one whole-body hyperthermia session or a sham matched for duration. Depression scores fell 6.5 points at week one and remained 4.3 points lower at week six, when the trial stopped looking, so how long the effect lasts beyond that is unknown. It is one small trial, and a later study pairing whole-body hyperthermia with therapy saw the sham arm improve about as much, which is why this sits at emerging.

Longevity And Mortality
Frequent sauna use tracked with about half the cardiovascular deaths, 12% versus 22%
Middle-aged Finnish men who used a sauna 4 to 7 times a week had about half the cardiovascular deaths of once-a-week users, 12% against 22%, over roughly 20 years, and fewer deaths from any cause, 31% against 49%.
In the KIHD cohort of 2,315 men aged 42 to 60 in Eastern Finland, followed a median 20.7 years, cardiovascular deaths ran 12.0% at 4 to 7 sessions a week versus 22.3% at one, all-cause deaths 30.8% versus 49.1%, and sudden cardiac death came in at a hazard ratio of 0.37. The dose-response is consistent. It is observational, so it cannot establish cause, and it is the same cohort as the dementia finding, so they are two results from one study, not two independent lines of evidence. Healthy-user bias is the main confound: people well enough to sauna that often are healthier to begin with, and early illness reduces sauna use, which can make sauna look more protective than it is.
Who this may not transfer to:Measured entirely in Finnish men. Nothing here has been shown in women, and sauna use, cardiovascular risk and the age of onset all differ by sex, so the size of the effect in women is unknown, neither assumed smaller nor larger.

The same Finnish men who used a sauna 4 to 7 times a week had roughly a third the dementia risk of once-a-week users.
In the same 2,315-man cohort, followed a median 20.7 years, dementia came in at a hazard ratio of 0.34 and Alzheimer’s at 0.35 for 4 to 7 sessions a week versus one, adjusted for age, alcohol, body mass, blood pressure, smoking, heart rate, cholesterol, diabetes and prior heart attack. No randomized trial of heat and dementia exists. Being the same cohort as the mortality finding, it shares the same limits: it is observational, and healthy-user bias plus reverse causation apply, since early cognitive decline can itself reduce sauna use.
Who this may not transfer to:The same all-male cohort. Women carry roughly two thirds of Alzheimer’s cases, so the group most affected by the outcome is the group this finding did not measure.

How It Works
Two mechanisms run at once when you heat up. First, the skin's blood flow can roughly double to shed heat. That faster flow drags on the vessel walls, a force called shear stress. Shear stress raises nitric oxide in the lining and makes the vessel open more easily. This is the same signal exercise produces, so regular heat improves your blood vessels the way exercise does. It does not, though, build strength or raise aerobic fitness. Second, rising core temperature flips on the heat-shock proteins. These refold misfolded proteins and quiet inflammation. Both are hormetic responses, the category that also covers exercise and cold.
Anatomy of the Practice
1The first session
Core temperature climbs 0.5–1°C. Heart rate rises to 100–150 bpm, about what a brisk walk does. Blood flow to the skin roughly doubles. That rise switches on the body's repair and defense responses.
2The adaptation
Done regularly, the same heat stresses the body less, because it has up-regulated the repair response those first sessions switched on.
3Over weeks
Artery function improves and blood pressure settles lower. Heat acclimation also raises tolerance to other stresses, including low oxygen and hard exercise in the heat, because they draw on the same protective responses.
How to Start
Ways to Do It
The dose is core temperature, not the thermostat reading. Get properly hot for 15 to 20 minutes, a 104°F (40°C) bath does it, and so does a hotter dry sauna. Cardiovascular benefit shows up from two or three sessions a week; the strongest longevity links sit at four to seven. Frequency matters more than maximum heat. Start at the first rung and climb as it suits you. If you are older, unwell, or new to it, begin shorter and cooler, 5 to 10 minutes, and add time over a month.
The option the strongest trial actually used. Around 104°F (40°C), shoulders under, long enough to get properly hot. The trial ran 60-minute soaks; a fraction of that is a sensible place to start.
Traditional dry heat at roughly 175–212°F (79–100°C), the range the Finnish cohort used, often already included in a membership you hold. Fifteen to twenty minutes, three or four times a week. If you have access to one, use it. An infrared cabin runs cooler and needs a bit longer.
A sauna at home is what you keep up on your own schedule, for years, at the frequency needed for the benefit. Two routes sit at opposite ends of the cost and effort trade.
Build one into a spare room or shed: a heater, cedar or spruce, proper ventilation and the right electrical circuit. Traditional temperatures for roughly $1,500 to $4,000 in materials if you can do basic carpentry and have an electrician for the wiring. Cheaper, and a substantial project to source and set up.
A barrel or cabin sauna delivered and assembled, running about $4,000 to $12,000. Full sauna heat with no build required, and the easiest to sustain over years.

Everything to be aware of is here, in one place. This practice suits most healthy people; a few situations call for real care.
Heart conditions, get cleared first
Heat raises heart rate and lowers blood pressure. Both add work for a compromised heart. If you have unstable angina, a recent heart attack, severe aortic stenosis, decompensated heart failure, or an uncontrolled arrhythmia, talk to a doctor before starting. Stable, well-managed heart disease is usually fine, and regular sauna use is associated with better cardiovascular outcomes; those unstable cases are the ones to clear first.
Alcohol and heat do not mix
Drinking before or during a sauna is a common factor in the rare sauna deaths on record. Alcohol worsens the drop in blood pressure, blunts your sense of how hot you are getting, and raises the risk of fainting and dehydration. Keep them apart.
Pregnancy
A high core temperature in early pregnancy is generally advised against. Leave hot baths and saunas until you have checked with your clinician about what, if anything, is safe.
Rise slowly, drink, and replace electrolytes
Stand up gradually when you finish, because your blood pressure is low and fainting on the way out is the common minor mishap. Drink water, and on longer or hotter sessions replace electrolytes as well, since you lose both salt and water in sweat.
Male fertility, if you are trying to conceive
The testes sit outside the body because sperm production runs cooler than core temperature. Frequent, prolonged heat can lower sperm count and motility for a while. The effect reverses: counts return to normal about two to three months after the heat stops. If you are actively trying to conceive, ease off regular sauna and very hot baths for now.

Common Questions
Does a hot bath work as well as a sauna?
For the benefit with a controlled trial behind it, yes. A deep hot bath raises core temperature as reliably as a hot room does, so both work. The longevity data comes from saunas for one plain reason: the long-term mortality figures were collected in Finnish saunas, not in bathtubs.
Is infrared as good as a traditional sauna?
An infrared cabin raises core temperature too, so it shares the mechanism that matters. What it does not share is a track record. No long-term outcome study has used an infrared cabin, so its case rests on the shared core-temperature pathway, the one the traditional-sauna data was built on.
Can you really live longer from sitting in a sauna?
The controlled trial shows heat improves your arteries, and healthier arteries are a plausible part of why frequent users lasted longer. But the survival gap came from observation, so it cannot separate the heat from the kind of person who chose the sauna. The artery trial makes the association plausible; heat alone adding years remains unconfirmed.
Does a sauna spike growth hormone and build muscle?
A punishing protocol can push growth hormone up many times over, but an ordinary session does no such thing. The spike itself has never moved muscle mass, body fat, or any aging marker, so the muscle claims for heat are unsupported. Use it for the arteries and mood. The famous 16-fold rise came from an hour in a 176°F (80°C) sauna, twice a day for a week. It faded after the third day, and the study's own authors put part of it down to plain dehydration.
