What It Is
Yoga nidra means "yogic sleep." It is a guided practice you do lying down, eyes closed. A recorded or in-person voice moves your attention slowly around the body and through the breath, sometimes with images and a short personal intention. You stay awake, or nearly so, resting at the threshold between waking and sleep without falling in. A session runs from about 10 to 40 minutes. The same practice, stripped of its yogic framing and set to a plain script, is what many now call non-sleep deep rest, or NSDR. The label and the script change; the underlying technique stays the same, a guided body scan done lying still. NSDR and yoga nidra draw on the same small set of trials, so neither name is better studied than the other. A free recording is all the practice requires.
What It Does
One review pooled 73 studies of 5,201 people. Yoga nidra lowered stress, anxiety and low mood by a moderate to large amount when compared against another active practice. Against doing nothing at all, the drop was even larger. Cortisol, the main stress hormone, normally falls from a morning peak to a nighttime low. Regular practice lowered the daily total and made that fall sharper, a measurable sign of a calmer stress response.
Those numbers overstate what most people will feel. The trials were mostly small, short, run in India, and hard to blind, so reviewers judged the quality low and the effect sizes likely inflated. The most rigorous trial so far, 362 adults practicing online for two months, compared yoga nidra against listening to music rather than a do-nothing group. An 11-minute track beat a waiting list only slightly. Compared against 10 minutes of music, it did only slightly better at lifting low mood.
The sleep evidence is weaker, and it splits by how sleep was measured:
- Subjective sleep quality: a 2026 review that combined the randomized trials found a big-looking improvement, but one that could still be down to chance, resting on very weak evidence. Uncontrolled studies looked stronger, the pattern you expect with no control group.
- Objective sleep: in 41 novices monitored overnight after four weeks, sleep efficiency (the share of time in bed spent asleep) rose about 3.6%. Time awake after falling asleep dropped about 20 minutes, with more deep-sleep brain activity. With no control group, expectation and simply lying down cannot be separated out.
- In a sleep lab: a small randomized study of 22 adults with insomnia found no change in sleep-onset EEG, heart rate variability, or how fast people fell asleep. The one clear physiological change was slower breathing, about 1.4 to 2.1 breaths per minute.
In a pooled analysis, yoga nidra also reduced pain, but only when it was compared against doing nothing, not against another active practice. It has been tested as an add-on for stressed healthcare workers, menstrual complaints, and post-COVID recovery, all in small trials. For depression and anxiety, the trials add it to existing treatment.

Stress, anxiety and low mood fall by a moderate to large amount, on low-quality evidence likely to be inflated
Pooling many small studies, yoga nidra eased stress, anxiety and low mood by a moderate to large amount. The people who ran the review cautioned that the studies were low quality, so the real effect is probably smaller than these numbers.
A search of seven databases yielded 73 studies (5,201 participants). Between-group effects against an active comparator were stress g -0.80, anxiety g -1.35, and depression g -0.69; against no comparator they were larger (-1.70, -1.43, -0.92). Within-group analyzes agreed. The authors concluded the practice shows potential but that low methodological quality and variable delivery mean the moderate-to-large effects likely reflect inflated estimates.

In the most rigorous trial, benefits were small once compared against music or a waiting list, with a measurable drop in daily cortisol
In the best-designed trial, yoga nidra helped only a little once it was compared against listening to music, not doing nothing. People who practiced regularly did show lower daily stress-hormone levels, a real biological sign of calmer physiology.
Participants were randomized to 11-minute yoga nidra (n=101), 30-minute yoga nidra (n=80), 10 minutes of music (n=74), or a waitlist (n=107), practicing online over two months. The short form beat the waitlist by d 0.08 to 0.16 across well-being, stress, sleep and mood, and beat music for depression by d 0.13. Regular practice lowered total cortisol and steepened the diurnal slope; the long form flattened the cortisol wake-up reaction further.

Sleep
Pooled randomized trials for sleep quality did not reach statistical significance, on very low certainty evidence
When researchers pooled the randomized sleep trials, the improvement in sleep quality was not statistically reliable, and the overall certainty was very low. Studies without a control group looked better, which is what usually happens when there is nothing to compare against.
The review (PROSPERO CRD420251114346) searched to March 2025 and found few eligible trials. For PSQI, two RCTs (n=181) gave SMD -1.04, p=0.50; two observational studies (n=45) gave SMD -1.82, p=0.03. For ISI, two RCTs (n=99) gave SMD -1.00, p=0.06. The authors concluded that very low certainty means the findings should be read as preliminary, with generalizability limited by trials concentrated in India.

Overnight monitoring showed less time awake after falling asleep and higher sleep efficiency, in an uncontrolled study
In 41 people new to the practice, overnight brain and sleep monitoring after four weeks showed they spent about 20 minutes less awake after falling asleep and slept more efficiently. Because there was no comparison group, part of this could be from expectation, not the practice itself.
Participants completed baseline sleep diaries, overnight polysomnography, and a cognition battery, repeated after one, two and four weeks of practice. Sleep efficiency improved +3.62%, wake after sleep onset dropped about 20 minutes (d=0.84), and delta power during deep sleep increased +4.19 microvolts squared. The objective sleep gains were consistent but uncontrolled.

A sleep-lab randomized study found no change in sleep-onset EEG, heart rate variability, or how fast people fell asleep
In a careful sleep-lab study, a single yoga nidra session did not change the brain-wave, heart-rhythm, or fall-asleep-speed measures the researchers expected. The clear change it did produce was slower breathing.
Twenty-two adults with self-reported insomnia attended two visits; at the second, half were randomized to 30 minutes of yoga nidra. There were no between-group changes in alpha EEG at O1, HRV, or sleep onset latency. Respiratory rate fell significantly (-1.4 bpm during, -2.1 bpm after, p=0.03 for both). The practice was well tolerated with 5% dropout, and slower breathing was flagged for confirmation in larger trials.

Cognition

Pain

How It Works
Resting attention on physical sensation tends to slow and deepen the breath, and it shifts the autonomic nervous system toward its resting, parasympathetic side. That slower breathing, the single effect a randomized trial confirmed, is the same mechanism behind slow breathing practices. The same calmer state shows in the stress response as the lower, steeper cortisol curve measured in a few studies.
How large the effect looks depends on the comparison. Measured against a waiting list, which controls for nothing, yoga nidra looks powerful.
Measured against a practice that also asks you to lie down and give it time, the trial of 362 adults found only a small benefit.
How to Start
Ways to Do It
Yoga nidra costs nothing beyond a place to lie down. Lie down somewhere warm and quiet where you will not be disturbed, on your back with support under the knees if that is comfortable. Follow a recording so the voice does the guiding while you rest.
Search for a yoga nidra or NSDR recording of about 10 to 20 minutes and follow it lying down. A short daily track is the dose most of the trials used. Falling asleep during it is common and harmless when the goal is rest or sleep. If the goal is daytime restoration, a shorter track keeps you from dropping fully asleep.
Once the short version feels familiar, a 30 to 40 minute track goes through a fuller body scan, breath awareness, and a brief personal intention. This is closer to the traditional form. Most trials ran about eight weeks, so give a regular practice that long before judging its effect on mood and sleep.
A local class or teacher adds live guidance and a set time to practice; a subscription app gives you a large library of tracks and structure. Both are convenient options.

Cautions For This Practice
Everything to be aware of is here, in one place. This practice suits most healthy people; a few situations call for real care.
It is not a treatment for a sleep disorder
Yoga nidra is a rest practice. It does not treat insomnia, sleep apnea, restless legs, or other sleep disorders. Longstanding sleep trouble, heavy snoring or pauses in breathing at night, or daytime exhaustion despite time in bed all point to a condition the practice will not fix. The best-evidenced treatment for chronic insomnia is cognitive behavioral therapy for insomnia.
Some people find turning attention inward distressing
Some people, especially those with a history of trauma, panic, or dissociation, find this hard. Lying still with eyes closed and attention turned inward can bring up anxiety, intrusive memories, or a feeling of being detached from the body. This is a recognized reason some find guided imagery and body scans uncomfortable. If that happens, keep sessions short, sit up instead of lying down, keep your eyes open, and use a trauma-sensitive recording or a guided setting. Stop if it consistently leaves you worse.
Do not do it while driving or where falling asleep is a hazard
The practice is designed to bring you to the edge of sleep, and many people fall asleep during it. Only do it somewhere it is safe to drift off. Never use a yoga nidra or NSDR track while driving or operating machinery.
Keep prescribed care in place
For diagnosed depression or an anxiety disorder, yoga nidra is studied as something added to treatment. Keep any prescribed care in place and treat the practice as one calming habit alongside it. Speak with whoever manages your care before changing anything.
