What It Is
Zone 2 is low-intensity aerobic exercise, done at a conversational pace you could keep up for a long time:

The name comes from a common three- or five-zone map of exercise effort. Zone 2 sits just below the first lactate threshold, the effort at which your blood lactate first climbs above its resting level. Below that line the body clears lactate about as fast as it makes it, breathing stays easy, and holding a conversation is comfortable. It is the least dramatic training there is, and it is the bulk of what serious endurance athletes actually do.
Anatomy of the Practice

At an easy aerobic effort the working muscle draws most of its energy from fat and oxygen. Breathing settles into a rhythm you can talk through, and blood lactate stays near resting. The effort is low, so you can keep going for a long time, and that is what lets you accumulate this training by the hour.
2Over weeks
Repeated aerobic training raises the density and capacity of mitochondria in the trained muscle, improves how much fat it can burn at a given effort, and lifts VO2max. That is the ceiling on how much oxygen you can use. Resting heart rate tends to drop and a given pace starts to feel easier.
3Over months and years
The aerobic base grows: more total volume becomes sustainable, recovery between harder efforts improves, and cardiorespiratory fitness, one of the strongest markers of a long life, climbs. These gains come from aerobic training in general; how much is specific to the low zone is the open question.
What It Does
Zone 2's clearest and best-supported payoff is a large, durable aerobic base. A big volume of easy work is how trained endurance athletes structure most of their training, in a pattern called polarized: most of it easy, a small share hard. Tested against training built around moderately-hard work, that polarized shape has come out ahead for endurance performance. You keep most of your time easy because you can accumulate a lot of it, recover from it, and go again; that base is what harder work sits on.
Building aerobic fitness this way is also one of the best-supported things a person can do for a long life. Cardiorespiratory fitness tracks survival closely, and the benefit keeps rising with no ceiling. Zone 2 is one reliable route to that fitness, though the survival data measure the fitness itself. Any aerobic activity reaches it; the zone is not what the data track.
The popular claim, that this exact intensity band is uniquely best for mitochondria and metabolic health, is the weakest here. No training trial has shown that a low Zone 2 intensity beats other endurance intensities for long-term mitochondrial, metabolic, or clinical benefit. Zone 2 is still a sound, ordinary tool, done for the sustainable base it builds.

A polarized base beat threshold training for endurance, a moderate effect (ES -0.66) across three trials
In trained endurance athletes, spreading training as a big easy base plus a little hard work produced better race-pace performance than doing a lot of moderately hard 'threshold' work. The effect was moderate, and it came from just three small studies.
This meta-analysis pooled three randomized controlled trials that compared a polarized training model against a threshold model in endurance-trained athletes (more than two years of training, VO2max above 50 mL/kg/min) for time-trial performance. For time-trial performance the pooled effect favored polarized training with a moderate standardized effect size of -0.66 (95% CI -1.17 to -0.15). Four studies met the qualitative criteria and three had enough data to pool, and study quality was modest (PEDro 4-5 of 10). The finding is about competitive endurance performance in people who already train, and it supports the polarized distribution overall, not low-intensity volume in isolation.

If you compete or train seriously, most of your hours belonging to an easy aerobic base with a smaller dose of hard work is a well-supported structure. For general health the lesson is softer: the easy base is the sustainable bulk, and a little intensity on top is worth keeping.

In 48 trained athletes, polarized training raised VO2peak 11.7% over 9 weeks
When 48 well-trained endurance athletes were split into four training styles for nine weeks, the polarized group (lots of easy work plus some hard intervals) improved their aerobic ceiling most, gaining about 12% in VO2peak. High-volume-only and threshold-only training barely changed it.
Forty-eight endurance athletes (VO2peak 62.6 +/- 7.1 mL/kg/min) were randomized to high-volume, threshold, high-intensity interval, or polarized training for nine weeks with heart-rate-controlled intensity. The polarized group showed the largest rise in VO2peak (+6.8 mL/kg/min, +11.7%, P<0.001), time to exhaustion (+17.4%), and peak velocity or power (+5.1%). Threshold and high-volume training produced no meaningful further gains in the measured performance variables. The study is small, brief, and in highly-trained people, and it tests the distribution, not isolating low-intensity volume; it did not measure health endpoints.

The practical read is that the easy base needs some hard work sitting on top of it to move aerobic capacity. A base of only easy volume, or only moderately-hard threshold work, each left performance roughly flat in this trial.

Most competitive endurance athletes train mostly at high volume, low intensity
When researchers look at how elite endurance athletes train, most of their hours are low-intensity, conversational work, with a smaller share of hard training on top. Trials that apply this polarized pattern show better endurance results than piling up moderately-hard work.
This review of training-intensity-distribution research in nationally and internationally competitive endurance athletes found that most present a pyramidal distribution with a high proportion of high-volume, low-intensity training, and some world-class athletes adopt a polarized distribution (a large low-intensity share plus meaningful high-intensity work) in certain phases. Emerging prospective randomized studies showed superior endurance responses to a polarized distribution than to one emphasizing high-volume low-intensity or threshold training, in both well-trained and recreational individuals. The base of low-intensity volume is the consistent element; the exact optimal distribution varies by discipline, phase and athlete.

This best-practice review of training intensity and duration distribution in endurance athletes describes a recurring pattern in which roughly 80% of training sessions are performed at low intensity and about 20% at high intensity, near 90% of VO2max, associated with strong endurance adaptation across disciplines. The least-fit of 122,007 adults had about five times the death rate of the fittest (HR 5.04)
Among 122,007 people given a treadmill test, the least fit had about five times the death rate of the fittest over the following eight years, and being fitter kept helping with no upper limit. Aerobic training, including a Zone 2 base, is one way to move up that scale; the fitness itself is what was measured.
In 122,007 patients referred for symptom-limited exercise treadmill testing (59.2% male, mean age 53.4, median 8.4 years follow-up), risk-adjusted all-cause mortality fell steadily with cardiorespiratory fitness. The least-fit had an adjusted hazard ratio of 5.04 (95% CI 4.10 to 6.20) against elite performers, and there was no observed ceiling: even elite versus high fitness favored the fitter group (HR 0.77). Fitness was measured directly on the treadmill, not self-reported. The study is observational and in clinically-referred patients, so reverse causation applies: undetected illness lowers measured fitness and raises mortality independently, concentrated in the least-fit. It shows fitness tracks survival strongly; it does not attribute that to any single training intensity.

The lever a person controls here is building aerobic fitness, and a sustainable Zone 2 base plus some harder work is a reliable way to do it. What the data ties to survival is the fitness you end up with, not the specific zone you trained in.

No trial shows a specific Zone 2 intensity uniquely best for mitochondria or metabolism
The popular idea that a specific Zone 2 intensity is uniquely the best way to build mitochondria and metabolic health is ahead of the direct evidence. What is shown is that aerobic training builds these things, and where intensities have been compared, higher-intensity work often matches or beats the easy zone. That does not make Zone 2 wrong, only over-claimed.
Bringing the human evidence together: interval and continuous training both raise mitochondrial content and VO2max (MacInnis & Gibala 2017), and within-person work-matched comparisons and a direct randomized trial (Robinson et al. 2017) show high-intensity aerobic work is at least as strong a mitochondrial stimulus, sometimes stronger. The prominent physiology cited for Zone 2's metabolic benefits (San-Millan & Brooks 2018) is cross-sectional. No randomized training trial has yet shown that a specifically low, conversational Zone 2 intensity produces greater long-term mitochondrial, metabolic or clinical benefit than other endurance intensities matched for time or effort. The claim is therefore mechanism and extrapolation, presented as emerging, and this row exists to separate that mechanism from a proven outcome. Zone 2 remains a well-tolerated, sustainable aerobic base with clear endurance benefit; only the specific superiority claim is unestablished.

How It Works
Below the lactate threshold the muscle works well within its oxygen supply, so it burns mostly fat and produces little lactate. Train this way often and the muscle builds more mitochondria and more of the enzymes that burn fuel with oxygen. It also gets better at using fat, which spares carbohydrate. The founding demonstration is old and from animals. Holloszy showed in 1967 that endurance running sharply raised mitochondrial enzyme activity in rat muscle, and the principle has held up in people since.
Where intensities have been compared in people, higher-intensity work is at least as strong a stimulus, so the adaptation is not specific to the low zone. The mitochondrial case for a specific Zone 2 band is therefore weak. The easy effort's real advantage is that you can do a great deal of it. Because the strain is low, you can put in the hours, recover, and repeat, and that accumulated volume is what builds the base.
Getting It Right
The pace is the part people get wrong, so start there.
Most people train Zone 2 too hard. If the effort feels productive, it is probably too fast to build the easy aerobic base.
Ways to Do It
Zone 2 costs nothing to start. The task is simple: find the right easy effort, then put in enough time at it, patiently.
The simplest gauge is your breath and your speech: at a true Zone 2 effort you can talk in full sentences but would rather not sing. Your breathing is elevated but easy. If you cannot finish a sentence, you are too high. Nasal breathing staying comfortable is another rough marker. The talk test is free and sets the pace well for most people.
A chest-strap or watch heart-rate monitor turns a feeling into a number so you stop drifting too hard. A common estimate puts Zone 2 at 60 to 70% of maximum heart rate. The number is personal, so anchor it to the talk test and treat the formula as a starting point. A chest strap reads heart rate continuously; a wrist optical sensor is less precise but adequate.
The benefit comes from accumulated time, so aim for sessions of about 30 to 60 minutes, three or more times a week, at that easy pace. This is where discipline is needed, because easy training is boring and the temptation is always to push. Any easy aerobic activity works; pick what you can keep doing.
A base is built slowly. The pace that feels easy today will cover more ground in a couple of months for the same effort. The return shows up as that slow improvement over months, and a single session will not feel like much. Add a little hard work on top once the easy base is a habit.

Cautions For This Practice
Everything to be aware of is here, in one place. This practice suits most healthy people; a few situations call for real care.
Fuel the longer sessions, and keep the easy pace easy
Zone 2 is low-risk, so the errors sit on either side of it. Long easy sessions still use a lot of energy, so under-fueling before a longer one leaves some people lightheaded; eat normally and carry water for anything over about an hour. The more common mistake is pushing the easy pace into a moderately-hard effort because it feels productive. That raises the strain, hurts recovery, and undercuts an easy base. If it stops feeling easy, slow down.
Build volume gradually
The injuries in aerobic training come from adding too much too fast, especially in running, where the impact adds up. Increase your weekly time in small steps, a rough cap is about 10% more per week, and give a new activity a few weeks before you lengthen sessions. Low intensity does not protect the tissues from too much volume too soon.

For almost everyone, easy aerobic exercise is safe, and it is usually the activity a doctor encourages. Talk to a doctor first if you have known heart disease, an uncontrolled arrhythmia, unstable angina, a recent heart attack, or uncontrolled blood pressure. And stop and get checked if you get chest pressure, unusual breathlessness, or feel faint on exertion.

What exactly is Zone 2, and how do I find it?
Use the feel first, and the number only to confirm. The talk test sets the effort: full sentences yes, singing no. A monitor can back it up, near 60 to 70% of your maximum, but that band is only an estimate. If the meter reads Zone 2 while you are breathing hard, you are above it, so ease off.
Is Zone 2 really better than HIIT?
For different things. To raise VO2max, your aerobic ceiling, interval training does it strongly and in less time; in the trials that compared them, it matched or beat steady work per hour. Zone 2's edge is the opposite: you can sustain a large volume of it. The endurance evidence backs mostly easy work with a little hard training, so do both.
Does Zone 2 uniquely build mitochondria and metabolic health?
Aerobic training does build mitochondria. What is oversold is the claim that this precise intensity is uniquely good at it. Settling that would take a randomized trial: matched people assigned to Zone 2 or to harder training, total energy spent held equal, mitochondrial and metabolic outcomes followed for months. That study has not been done, so the specific claim stays unconfirmed.
How much do I need, and how long until it works?
Three or four sessions a week, each 30 to 60 minutes at the easy pace, is a workable dose. Expect the change over weeks and months, not from one workout. The clearest sign it is working is a lower heart rate at the same pace, or more ground covered for the same easy effort.
Can I just walk for Zone 2?
For many people, yes. Brisk or uphill walking reaches an easy aerobic effort, and it is free, low-impact, and the most-measured of these habits. Fitter people may need a slow jog or a bike to lift the heart rate into the zone, since flat walking becomes too easy.
