The Minimum Effective Dose of Strength Training

A single hard set, taken close to failure, builds most of the strength that three sets build. Two short sessions a week produce almost all of the benefit, and most of what works costs nothing.

The minimum effective dose is the smallest amount of strength training that still makes you meaningfully stronger. In trained men, one hard set of a main lift, done two or three times a week for eight to twelve weeks, added about 26 lb (12 kg) across the squat and bench press combined. A second and third set added roughly 46% more. Beyond that, four to six sets did not clearly beat one. Training the same muscle more often than twice a week added nothing once the weekly sets were matched. Reaching failure was not required either: stopping a rep or two short built strength as well as grinding the set out.

This payoff saturates early. Getting stronger is mostly the nervous system learning to recruit the muscle harder, and that learning responds to effort more than to volume. Getting bigger is a separate adaptation: extra sets keep adding size well after strength gains have leveled off, which is why someone chasing visible size trains past this minimum on purpose. Separately, muscle-strengthening activity tracks with 10 to 20% lower rates of death and major disease in large cohort studies, and resistance training specifically tracks with about 21% lower, near 40% alongside cardio. Those numbers come from cohort studies that watched people over years. They show a pattern; it does not prove cause. Ten weeks of this kind of training raised leg strength 113% in frail nursing-home residents averaging 87, the group that gains the most function per session.

To start, twice a week, work a handful of compound movements: a squat to a chair, a push-up at whatever angle is hard, a hip hinge, a row on a towel around a door handle, a calf raise. One or two sets each, close to failure but not to it. Bodyweight is enough load on its own: push-ups matched to a light bench press built strength about as well as the bench press over eight weeks. A loaded backpack extends squats and step-ups for anyone who outgrows their own weight. Adding a little load or a rep as it gets easier is what keeps it working; a fixed routine stops being a stimulus after a couple of months.

The first weeks feel like fast progress with little visible change, because most of the early gain comes from the nervous system. Muscle growth becomes the main source of further strength after about three to five weeks. Once strength is built, keeping it takes less: in one trial, a single set once a week maintained it for up to 32 weeks. Breathe out through the hard part of each rep and keep breathing steadily across the set, and start with half of what you think you can do for the first two weeks, since that early period is where most training injuries happen.
